There is no single number. How much you should bench depends on your bodyweight, how long you have trained, and your sex. Three things are worth noticing before you go looking for your row.

First, the levels are defined by time, not by talent. "Intermediate" mostly means "has trained consistently for a couple of years", and the number attached to it is what that time tends to produce. If you have trained for three years and bench like the novice column, the likeliest explanation is that those three years contained a lot of gaps, and the log will confirm it.

Second, the ratios shrink as bodyweight climbs. A 60 kg man benching 60 kg is a bodyweight bench; a 110 kg man benching 110 kg is a considerably stronger lift in absolute terms and a less unusual one relative to his size. The tables account for this by bracket, which is why a single "you should bench X" headline is always wrong for somebody.

Third, the data comes from people who chose to submit it. That leans toward lifters who are proud of a number. The real gym floor sits a little lower than the table suggests, which is worth remembering on a day the table makes you feel small.

Why your own last month beats the internet

Comparing yourself to a database answers a question you cannot act on. Knowing that you are in the 40th percentile for your bodyweight tells you nothing about what to do on Tuesday. Knowing that your best set of five was 77.5 kg four weeks ago and 80 kg today tells you everything: the plan is working, keep going.

There are practical reasons too. The database does not know how you slept, whether you are cutting, that your gym's bar is 15 kg, or that your shoulder was sore in March. It is also the only comparison that survives long term. Population standards stop being interesting once you have read them. Your own line keeps being interesting for as long as you train, because it keeps moving, and the moments it stops moving are exactly the ones worth paying attention to.

How to estimate your bench 1RM from a hard set

You do not need to attempt a single heavy rep to know roughly where your max is. Take any hard set of two to ten reps, the kind where you had one rep left, and run it through the Brzycki formula:

An example. You bench 80 kg for 6 clean reps and would not have got a seventh:

So your estimated one-rep max is around 93 kg. An 85 kg lifter with that set sits at roughly 1.1 times bodyweight, in the intermediate column. A 65 kg woman with a 45 kg set of 8 gets 45 × 36 ÷ 29, about 56 kg, or roughly 0.86 times bodyweight, at the top of the intermediate range.

A few rules make the estimate useful rather than flattering. Use sets of ten reps or fewer; the formula drifts upward past that. Use a set you actually finished with good form, not a grinder where the bar stalled halfway. And compare estimates from similar rep counts over time where you can. An estimate from a triple and an estimate from a set of eight can differ by a few kilos for the same lifter, which is noise, not progress.

The point of the estimate is not the number today but the number over time. Once you know where you are, the only interesting question is how to move. Bench responds to the same method as every other lift, applied with slightly more patience because the muscles involved are smaller and the jumps are proportionally bigger.

Hold a weight until you own it. Pick a rep range, say 5 to 8 for your main sets. Repeat the same weight until you hit the top of the range on every set in two consecutive sessions. One good day is not ownership.

Then add the smallest increment. Usually 2.5 kg on a barbell, or 1.25 kg if the gym has fractional plates, and small plates matter more on bench than anywhere else. Press more than once a week. Bench tolerates frequency well. Two pressing sessions, one heavier and one lighter or with a variation such as close-grip or paused reps, usually beats one big session for lifters past the beginner stage.
